‘Micro workouts’ are new exercise trend sweeping the fitness world, allowing you to get a sweat on in the days where you either can’t make it to the gym, or you just want to use whatever free time you have more efficiently. But what exactly are they, what benefits do they have and what are some examples?
Current exercise guidelines advise that Australian adults aged 18 to 64 should be engaging in a minimum of 150 minutes of moderate intensity exercise, and 75 minutes of vigorous intensity exercise each week.
But let’s be honest, not all of us can find – or make – the time to consistently go to the gym to hit this target on a week-to-week basis.
Fitness coach Dan Go has identified a solution, suggesting that we should incorporate ‘micro workouts’ into our daily routines on days that we cannot go to the gym.
What is a micro workout?

Micro workouts are very short, low- to high-intensity exercises which are designed to maximise your time by working out whenever you have any spare time throughout the day.
According to Dan Go, “Micro workouts work because some days you don’t have enough time or energy to get in the gym.”
He also says to treat the workouts like “exercise snacks” – a fairly charming way to describe this type of activity.
A micro workout can be as simple as 20 seconds of squat jumps or sit ups, or a 60-second sprint down the road and back.
“[Think of them as] somewhere in between that short walk to the water cooler in pre-pandemic times and high-intensity interval training,” said Simon Fraser University Professor, Scott Lear.
Do micro workouts work?

Micro workouts may not provide the same levels of intense calorie burning or muscle building that a regular hour-long workout at the gym would, but they have been found to be beneficial to one’s health.
RELATED: This Is How Long You Should Spend In The Gym
One study, in the European Journal of Applied Psychology, made inactive adults complete a 20-second bike “sprint snack”, where they had to pedal as fast as they could three times a day. After six weeks, it was found that their fitness had improved by 9%.
Similarly, another study in the Medicine & Science in Sports & Exercise found that healthy women were able to improve their cardio by performing 20 seconds of vigorous stair-climbing three times a day for three weeks.
According to Martin J. Gibala, who was involved in both studies, “The precise reasons why exercise snacks work has yet to be determined, but they may improve the heart’s pumping capacity and ability to transport oxygen throughout the body.”
What are some examples of micro workouts?
Dan Go mentions a whole range of micro workouts which can help to improve our fitness.
A lot of these exercises are established movements, but can be performed at regular points throughout the day.
One exercise Dan mentions is a soleus desk raise, otherwise known as a soleus pushup. This incredibly simple movement has been taking the world by storm in recent months and couldn’t be simpler to perform. All you need to do is perform calve raises until failure, but instead of performing them on a gym machine or a step, you perform them when sitting down.
Professor at Stanford University Andrew Huberman says soleus pushups, “Offer[s] benefits with very low investment and zero cost,” such as improving blood sugar regulation and your metabolism.
‘Coffee planks’ are another exercise which can be slotted easily into a daily routine. The idea here is that you perform a plank while you wait for your morning cuppa Joe to brew, instead of the usual mundane task of scrolling through your social media feed and deciding which one of your friends you hate today.
Dan Go also suggests ‘commercial cardio’, where it is possible to perform a set of jumping jacks or sprints on the spot during TV advert breaks, until the show you’er watching comes back on.
Although these micro workouts may help to slowly increase muscle or improve your cardiovascular health over time, they are by no means a shortcut to success. They are a good addition to your fitness routines, but should not be your only form of exercise.
But, in the words of Dan Go, “Doing something is always better than doing nothing.”
So, if you can’t go to the gym today for whatever reason, an ‘exercise snack’ might be the way to keep your fitness ticking over.

Conor McGregor continues to shock fans with his ridiculous weight transformation, in his latest before-and-after photo.
‘The Notorious One’ recently shared an image to his Instagram account from a training session with his wrestling coach, Sergei Pikulskiy and he looks absolutely bloody jacked.

In the image, Conor reveals how his newfound bulk compares to what are now much scrawnier figures that he rocked when competing at featherweight (145 pounds) and at lightweight (155 pounds).
Under the latest image he has ‘170?’ written above the photo, suggesting McGregor will make a return to the octagon at the 170-pound welterweight limit for his next bout.
Natural Transformation?

Even amongst McGregor’s ever supportive fanbase, there are those that are sceptical that McGregor has gained the weight naturally, without the use of performing enhancive drugs (PEDs).
One user commented under a recent photo, “bro drug test this man tf.”
They followed up by saying that they think “he’s on everything.”
But others are not so convinced. Another user commented, “Pump and downlighting has everyone’s minds turned into mush.”
UFC President Dana White confirmed in October that Conor McGregor was no longer in the US Anti-Doping Agency (USADA) test pool, sparking suspicions that McGregor has been free to take whatever substances he likes during his recovery from a fractured tibia and fibula.
McGregor broke his leg during his last bout in the octagon; a grudge match against long-time rival Dustin Poirier as the headliner at UFC 264.
The Irish UFC star has previously expressed that he would like to have multiple fights next year. But before McGregor is allowed to fight, he must first re-enter the USADA testing pool for a period of at least six months before he gets clearance.
Although, it looks as if ‘Mystic Mac’ is more focused on acting than fighting. The Irishman is featuring in his first major acting role alongside Jake Gyllenhaal in the movie ‘Road House’ for Prime Video.
With this in mind, it’s unlikely we’ll see ‘The Notorious One’ back in the UFC anytime soon. But if he returns – and all drug tests are passed – he’ll be struggling to make lightweight anymore.

A 24-year-old man from Sydney has been arrested and is awaiting sentencing after he spent $750,000 that appeared in his bank account by mistake.
Abdel Ghadia, an aspiring rapper from Western Sydney, awoke one morning in October 2020 to find a tidy sum of $750,000 had been deposited into his bank account, according to UniLad. The money had been transferred to him by a couple who intended for their hard-earned savings to go to a Commonwealth Bank, going towards the purchase of a new house.
But because they entered the wrong bank details, Ghadia found himself to be three-quarters of a million dollars richer.
We’re not sure if Ghadia stopped for a moment to consider not spending the money, but upon realising his newfound wealth, he got to work spending it. Curiously (and perhaps cleverly?) rather than take a trip to Harrolds or whisk himself away on holiday, he spent around $600,000 of it on gold bullion, from stores in Sydney and Queensland.
Ghadia admitted to police he “wanted to give gold,” to someone he “loved.” The gold is said to still be unaccounted for, so if he did manage to give it to someone, then we want them on our team next time we play hide and seek.
He’s also claimed to have spent nearly $6,500 on clothes from Uniqlo and JD Sports and a bunch of makeup from MECCA. We have…questions.
Perhaps unaware that spending money that clearly wasn’t his was illegal, Ghadia was eventually tracked down by police in October 2021. He allegedly told them he “had no idea how [the money] got there,” and that he did “[tell] the bank.” Perhaps the bank thought it was a hoax claim, or he didn’t wait for a response, because he did still “go and spend it.”
Ghadia will head back to court in December for sentencing.

Australia has just announced its squad for the 2022 World Cup, which kicks off in less than two weeks in Qatar.
For a fifth successive tournament, the Socceroos are heading to the football’s biggest tournament, with the boys in green and gold hoping to get out of the group stage for the first time in 16 years.
But it was far from an easy road to reach the finals, as the Aussies only narrowly qualified after dramatically beating Peru 5-4 in a penalty shootout back in June.
WATCH: The Moment Australia Qualified For The 2022 FIFA World Cup
Socceroos Head Coach Graham Arnold is relying on a mix of exciting young talent and experienced veterans to give Australia the best chance of success this year.
Two victories against New Zealand were an encouraging sign for Arnold’s men, but a shaky qualifying campaign meant all spots in the Socceroos squad were realistically up for grabs.
Australia will be hoping to top their best performance of a Round of 16 exit to Germany in 2006, in the competition this year. But, in order to do so, they will need to get through Group D, a tough draw featuring defending champions France, Denmark and Tunisia.
Australia does have some experience with these teams, as they were drawn to play against France and Denmark in the 2018 World Cup, along with Peru, but failed to get a win. Let’s just hope history doesn’t repeat itself.
So, which players will we see in the 26-man squad when we tune in in this month? Read on as DMARGE gives you the full breakdown of all the players who made it on the plane to Qatar.
Goalkeepers

Mathew Ryan is the obvious choice between the sticks. He is Australia’s captain and having played all over the world from Valencia to Brighton, he’s the experienced cool head that the Socceroos need.
Andrew Redmayne was the hero against Peru back in June, brought on especially for the penalty shootout. If he doesn’t also deserve a spot on the plane, I don’t know who does.
Central Coast Mariners’ keeper Danny Vukovic managed to grab the last available goalkeeping spot for the Soccerroos this year.
However, a number of fans are mad that Mitchell Langerak was not selected for the squad. The long-time Australian keeper came out of international retirement ahead of the tournament, which left many fans and pundits frustrated that he was left out the final 26.
Selections
Name | Club | Position |
Mathew Ryan | Copenhagen | GK |
Andrew Redmayne | Sydney FC | GK |
Danny Vukovic | Central Coast Mariners | GK |
Defenders

Socceroos Head Coach Graham Arnold has gone for a mix of experienced and young players for his defence.
Bailey Wright and Miloš Degenek are tried-and-tested options at centre back which warranted their selection in the squad.
Other experienced players include World Cup veteran Aziz Behich, but a rather glaring omission is long-time Australian centre back Trent Sainsbury. The defender, who plays for Qatari club Al-Wakrah, was sent home early from training camp against New Zealand, which led many to speculate he was a sure-fire addition to Graham Arnold’s squad.
However, the return of young defenders Harry Souttar and Kye Rowles may be the reason for this. The pair returned from injuries in the weeks leading up to the World Cup and have been favoured over Sainsbury.
Thomas Deng, who captained Australia in their 2-0 victory against Argentina at the 2020 Tokyo Olympics, is another versatile option that can play at both centre- and wing-back in Qatar.
Nathaniel Atkinson, Joel King and Serie-B player Frank Karačić are also impressive young prospects who will bolster Australia at right- and left-back.
Selections
Name | Club | Position |
Nathanial Atkinson | Heart of Midlothian | RB |
Fran Karačić | Brescia | RB |
Miloš Degenek | Columbus Crew | CB |
Thomas Deng | Albirex Nigata | CB |
Bailey Wright | Sunderland | CB |
Harry Souttar | Stoke City | CB |
Kye Rowles | Heart of Midlothian | CB |
Aziz Behich | Dundee United | LB |
Joel King | OB | LB |
Midfielders

Soccerroos Head Coach Graham Arnold has gone light on the midfielders, only choosing six to come on the plane to Qatar.
As predicted, the Socceroos have looked to experienced midfielder Aaron Mooy to be their talisman in Qatar. Jackson Irvine also impressed in the first friendly against New Zealand. These guys were both shoe-ins.
Adjin Hrustic also showed impressive form in Europe over the last several years, tasting Europa League success with Eintracht Frankfurt last season. It would have been very shocking were he to have not been on the plane to Qatar.
Young guns Riley McGree and Keanu Baccus both impressed when given their opportunity for the national team, and can provide a youthful injection of energy to Australia’s midfield.
Rounding off Graham Arnold’s selection is Cameron Devlin, who made his Socceroos debut in 2022. He might be the defensive steel that Australia needs to hold down the defence against their tricky group stage opponents.
However, there were also some big names left off the team sheet.
Denis Genreau has been playing regular football at a high level for Toulouse in Ligue 1, thus it’s fairly surprising he was left off the list.
Also, one of Australia’s most recognisable players Tom Rogic is not in the Socceroos team this year. The former Celtic star has played very little for domestic club West Bromwich Albion and pulled out of decisive qualifiers against UAE and Peru for personal reasons. He had a chance to get in on name-value, but fell short for Qatar.
Selections
Name | Club | Position |
Cameron Devlin | Heart of Midlothian | CDM |
Keanu Baccus | St. Mirren | CDM |
Aaron Mooy | Celtic | CM |
Jackson Irvine | St. Pauli | CM |
Riley McGree | Middlesborough | CAM |
Adjin Hrusitc | Hellas Verona | CAM |
Forwards

Two recent debutants may clearly caught the eye of coach Graham Arnold in the games against the All Whites.
The first, Scotland-born Jason Cummings who scored a penalty in Australia’s 2-0 victory against New Zealand and might just be the striker Australia need to put away their chances this year. He just needs to remember his passport this time if he makes it on the plane to the World Cup!
The second, 18-year-old Garang Kuol, stole all the headlines after the match, for his dangerous contributions in attack off the bench. He is a wildcard that Socceroos fans will be very happy is coming to Qatar.
More experienced players such as Matthew Leckie, Martin Boyle and Jamie Maclaren were all shoe-ins to make the squad. Unfortunately, Adam Taggart did not do enough for Arnold in recent months to book his ticket this November.
Pacey winger Awer Mabil and Mitchell Duke both scored goals against New Zealand in September warranting their selection.
Daniel Arzani was Australia’s prodigal star at the 2018 World Cup, but despite only being 23 years old, he did not make Graham Arnold’s final 26 after a tricky few years.
Selections
Name | Club | Position |
Martin Boyle | Hibernian | RW |
Jason Cummings | Central Coast Mariners | FW |
Garang Kuol | Central Coast Mariners | FW |
Jamie Maclaren | Melbourne City | FW |
Mitchell Duke | Fagiano Okayama | FW |
Awer Mabil | Cadiz | LW |
Mathew Leckie | Melbourne City | LW |
Craig Goodwin | Adelaide United | LW |
Possible Starting XI for the Socceroos at the 2022 World Cup
Matt Ryan dons the captain’s armband in this hypothetical Socceroos World Cup starting XI.
Nathanial Atkinson and Joel King provide youthful pace at right-and left-back. A mix of Australia’s old and new guard, Bailey Wright and Harry Souttar will hold the defence from the centre.
The midfield contains the experienced and skilful three of Aaron Mooy, Jackson Irvine and Adjin Hrustic.
Finally, the two wingers Martin Boyle and Awer Mabil support Jason Cummings surging at striker.
Australia XI (4-3-3): Ryan, Atkinson Wright, Soutar, King, Mooy, Irvine, Hrustic, Boyle, Mabil, Cummings
If this doesn’t come thorugh, we’ll eat our shoes.

Nick Kygrios is among 18 of the some of world’s best tennis players set to headline the inaugural World Tennis League, an exhibition round robin-style tournament which will take place in Dubai from 19-24 December.
The tournament features male and female players on the ATP and WTA tours, who are drawn into teams of four and five.
Other big-name players announced for the tournament include 21-time Grand Slam winner Novak Djokovic and world number one women’s singles payer Iga Swiatek.
Claiming it to be a festival-style event too, the World Tennis League has invited a number of DJs to play at the tournament and performers are expected to include Tiësto, deadmau5, Wizkid, Armin van Buuren, Mohammed Ramadan and Ne-Yo.
The World Tennis League is the latest in a long-line of sports tournaments being played in the Middle East, alongside events such as the Qatar 2022 World Cup and the Saudi-funded LIV Golf tournament.
What Is The World Tennis League?

The World Tennis League is an exhibition-style tennis tournament that will take place in Dubai for the first time from 19th – 24th December, 2022. The organisers of the tournament – UAE sovereign fund Mubadala – are hoping to create a festival-like atmosphere, with music and other treatments to feature throughout the weekend as well.
World Tennis League Match Format
16 professional tennis players, a mixture of men and women, will compete against each other and as mixed doubles, in a round-robin tournament, with matches comprising a men’s singles, a women’s singles and mixed doubles match.
3 matches will take place each day, all of which work on a best of 3 sets format.
There are four different teams which will take part in the tournament – all of which are named after birds of prey.
Australian number one Nick Kyrgios will feature as one the biggest names in ‘Team Eagles’.
Novak Djokovic described the World Tennis League as “a fantastic event”; he will head up ‘Team Falcons’.
He and Kyrgios are set to play each other in a blockbuster men’s singles event on 21 December, in a rematch of the 2022 Wimbledon final.
Elsewhere, women’s world number one and three-time Grad Slam winner Iga Swiatek will play for ‘Team Kites’ alongside Gael Monfils, one of tennis’ greatest ever showmen.
‘Team Hawks’ also feature a super strong line up, with some highlights including Alexander Zverev who is returning from injury and reigning Wimbledon women’s champion Elena Riybakina.
World Tennis League Teams
Team Eagles | Team Falcons | Team Hawks | Team Kites |
Nick Kyrgios | Novak Djokovic | Alexander Zverev | Felix Auger Aliassime |
Andreas Seppi | Grigor Dimitrov | Dominic Thiem | Gael Monfils |
Rohan Bopanna | Aryna Sabalenka | Elena Riybakina | Iga Swiatek |
Bianca Andreescu | Paula Badosa | Anett Kontaveit | Eugenie Bouchard |
Caroline Garcia | Sania Mirza |
Given it is an exhibition event, the tennis pros competing will not have their rankings affected, so the tournament gives them a chance to relax and soak in the atmosphere.
The World Tennis League will be held at the Coca-Cola Arena, a 17,000-capacity venue on the City Walk in Dubai.
Let’s hope the relaxed atmosphere and the fact the World Tennis League won’t count towards ranking points means Kyrgios is less likely to smash his racquet in frustration.

UFC Middleweight Champion Israel Adesanya has vowed to “expose” Alex Pereira at their headline clash for the belt this Saturday at UFC 281 at Madison Square Garden in New York.
The Nigerian-born, New Zealand-based UFC fighter has previously suffered two losses to Pereira, although these have admittedly come in kickboxing, and not UFC.
Their first fight saw Adesanya lose a close decision to Pereira, when the pair fought in China in 2016. Their second fight, which occurred on 4 March 2017, saw Adesanya get completely flatlined by the Brazilian, which spawned this viral clip.
But this time, at UFC 281, ‘The Last Stylebender’ claims it’s going to be a different outcome.
In an interview with MMA journalist Kevin Iole, Israel Adesanya was supremely confident heading into the bout:
“I’ll expose him yeah. He’s only here because of me and it was favourable… I’d rather take him out now because he’s actually easy.”
He added, “I’ll cause a blemish on his career.”

The UFC Middleweight Champion, who fights out of Auckland, has the right to be confident though.
Adesanya is undefeated at middleweight, having defended the title five times since winning the belt at UFC 243 in Melbourne, back in 2019.
By contrast, Pereira is vastly less experienced in mixed martial arts (MMA), with a professional record of 6-1.
But “Poatan” – which translates to “Hands of Stone” in Pereira’s indigenous Brazilian language – should also not be written off.
In the few fights he has had in the promotion, he has wowed fans with his flashy flying knee finishes and his recent demolition of middleweight contender Sean Strickland at UFC 276 in July.
Part of what makes this fight so interesting is seeing whether Israel Adesanya can finally overcome his proverbial ‘bogeyman’ under MMA rules.
Unlike kickboxing, UFC fighters fight with four-ounce gloves instead of ten, and the UFC octagon is much larger than a typical boxing ring.
There is a lot of pressure on ‘The Last Stylebender’ for this fight; the video of his KO loss has seemed to follow the fighter since he entered the UFC.
“I’ve seen it, I don’t even know how many times,” said Adesanya.
“I’ve never shied away from it. For years it never really showed up on my radar, but then, once I started to get popping in the UFC, it started to pop up again because he was posting it.”
He continued, “For a lot of people, their worst fear is getting knocked out in a big fight. That’s already happened to me…That frees me.”
Israel has previously highlighted how he managed to maintain a winning mindset during the global lockdown, so we have no doubt he’ll be looking to take that with him into his upcoming bout.
UFC 281 is available to watch live in Australia on Sunday at 2pm AEDT.

Wim Hof has shown followers how to warm up after an icebath with a “horse stance” exercise. The video takes you through the instructions for completing it to the iceman’s satisfaction, including arm movements and bonus sound effects…
Wim Hof is on a roll. Not only has he shown us how to obliterate our push up records (hint, cardio and weight lifting isn’t as unrelated as you might think) but he’s now here to show us how to warm up properly after an ice bath.
“If you’re having trouble warming up after your cold showers or ice baths, try out this exercise,” the mighty Hof wrote on Instagram.

A video then ensued with ‘The Iceman’ enacting the exercises. Per the video, step one is to stand up straight and then spread your feet apart. Next, you must make sure your feet are facing forwards, your spine is straight and your posture is upright and aligned. After that, you bend your knees into a squat, lowering your upper body as if you were on horse back.

Finally, you place your hands on your hips and hold. Beyond that, “doing deep breathing will help,” Hof adds, further sharing: “I also like to add arm movements and sound.”

Daniel Ricciardo, the Australian Formula 1 driver who is set to be ousted from the McLaren F1 team at the end of the current season – and most likely join Mercedes as a reserve driver in 2023 – has made a bold statement on his future prospects. But it hasn’t gone down too well with his fans.
Ricciardo has had a rough second season with McLaren. Despite some promising results, including his most recent seventh place finish in Mexico City, the Australian has struggled, currently sitting 12th in the drivers’ standings.
In an interview with the Daily Mail, Riccardo admitted to seeing a psychologist last year in what the driver said was “the most challenging year [he has] had.” But the Australian fan-favourite seems like he is still keeping a clear head amid his tumultuous two years at McLaren.
On Formula 1’s official Instagram, the Aussie was quoted to have said,
“I want to take the time necessary, rebuild myself. If something makes sense in 2024, I’ll come back with a vengeance.”
Daniel Ricciardo
Ricciardo is expected to become a Mercedes reserve driver next year – or even venture into punditry given his infectious personality – but much of the F1 fan base is hoping he will be able to win his seat back in F1.
RELATED: It’s Confirmed: Oscar Piastri Will Race For McLaren In 2023
The top comment on Formula 1’s Instagram post simply reads, “Hope to see him back.”
However, some fans on are sceptical that Ricciardo will be able to do it, with one fan commenting, “If you aren’t Kimi or Alonso is pretty difficult to come back,” [sic]. We can certainly understand the reasoning behind this comment. Fernando Alonso is widely regarded as one of the greatest Formula 1 drivers to have ever graced the tarmac, even if his results in recent years don’t quite live up to that status.
The Spanish F1 hotshot has just the two World Championships to his name, but many are in agreement that he deserves a great deal more. Poor cars, dodgy strategy decisions by his team, and increasing competition from younger driving talent has meant Alonso has spent much of his recent career in the midtable and not challenging for titles.
But, when he delivers results like the one at the United States Grand Prix on 23 October, which saw his car take heavy damage, dropping him to the back of the back, only for him to have it repaired and ultimately finish seventh, his legendary status shines bright.

Unfortunately, for Ricciardo, he hasn’t delivered quite the same level of legendary drives. Sure, the Honey Badger has talent, make no mistake, but is it enough that will cause fans to truly miss him when he leaves McLaren at the end of the season? Judging by the Instagram jury, the answer is no.
Another said, “As much we love Daniel, I honestly don’t think he’ll be at a top team if he takes a year off.”
It is a harsh reality to face that we may never get the Ricciardo back that won over so many fans during his days racing for Red Bull. But maybe a year’s break will do the Australian some good.
Speaking to the Daily Mail, Ricciardo said, “It’s about getting enough space to rebuild myself. I don’t want to get too deep.
“I am not on a voyage of self-discovery, but taking some time off, going on some journeys and adventures will help.”
Here’s hoping this year is not the last we see of Riccardo donning his Formula 1 overalls, even if the colour is not orange when he returns.
